Body fat percentage is the proportion of your body weight that is composed of fat tissue. It is a more accurate health indicator than BMI because it distinguishes fat from muscle. What Is Body Fat Percentage?

Body fat percentage is the total mass of fat in your body divided by your total body weight, expressed as a percentage. Unlike BMI, which only accounts for your height and weight, body fat percentage distinguishes between fat tissue and lean tissue (muscle, bone, organs, water). This makes it a significantly more accurate indicator of body composition and health risk.

Your body contains two types of fat: essential fat and storage fat. Essential fat is necessary for normal physiological function — it supports hormone production, protects organs, insulates the body, and is required for reproductive health. Men need a minimum of about 2–5% essential fat; women need 10–13% due to hormonal and reproductive requirements. Storage fat accumulates in adipose tissue beneath the skin (subcutaneous fat) and around internal organs (visceral fat). Excess visceral fat in particular is strongly linked to insulin resistance, cardiovascular disease, type 2 diabetes, and chronic inflammation.

The most accurate methods of measuring body fat percentage include DEXA scans (dual-energy X-ray absorptiometry, considered the gold standard at ±1–2% accuracy), hydrostatic weighing (underwater weighing, ±1.5%), and the BodPod (air displacement plethysmography, ±1–2%). However, these require specialized equipment. The US Navy Method uses simple circumference measurements — waist, neck, and hips for women — to estimate body fat percentage with a margin of error of approximately ±3–4 percentage points, making it a practical and accessible option for most people.

How to Use the Body Fat Calculator

US Navy Method (measurements only — no equipment beyond a tape measure):

  1. Measure waist circumference. At the narrowest point for women; at the navel for men. Measure in the morning before eating, after exhaling normally.
  2. Measure neck circumference. Just below the larynx, slightly below the Adam's apple.
  3. Measure hip circumference (women only). At the widest point of the hips/buttocks.
  4. Enter height. In inches or centimeters.
  5. Read the result. Body fat percentage estimate and category.

Note on accuracy: The Navy Method has a margin of error of approximately ±3–4 percentage points. More accurate methods include: DEXA scan (dual-energy X-ray absorptiometry, gold standard, ±1–2%), hydrostatic weighing (±1.5%), and BodPod (air displacement, ±1–2%). Consumer bioelectrical impedance scales (most bathroom scales with body fat function) can have errors of ±5–8%.

Why women have higher body fat ranges: Hormonal and reproductive physiology requires women to carry more essential fat than men — especially in the hips, pelvis, breasts, and around organs. The essential fat threshold for women (10–13%) is nearly three times that for men (2–5%). Body fat below essential fat levels impairs hormonal function.

Age and body fat: Body fat naturally increases with age. A 60-year-old man with 22% body fat is in the "acceptable" range; the same percentage in a 25-year-old man would suggest improvement is beneficial. Some guidelines adjust acceptable ranges upward by 1–2% per decade over 40.

How to Reduce Body Fat

The most effective strategies for reducing body fat percentage combine caloric deficit with muscle preservation:

1. Caloric deficit. Body fat reduction requires burning more calories than you consume. A moderate deficit of 300–500 calories/day while maintaining adequate protein minimizes muscle loss during fat loss.

2. High protein intake. Eating 0.7–1 gram of protein per pound of body weight (1.6–2.2 g/kg) during a caloric deficit preserves muscle mass. Protein also has the highest thermic effect of food — your body burns 20–30% of protein calories during digestion.

3. Strength training. Resistance training during a caloric deficit signals the body to preserve muscle tissue. Without strength training, a significant portion of weight loss comes from muscle rather than fat — which worsens body composition even as the scale drops.

4. Cardio strategically. Cardio increases caloric expenditure but does not independently cause fat loss without a caloric deficit. Moderate-intensity cardio 3–5 times per week accelerates fat loss by increasing TDEE without compromising recovery from strength training.

What is visceral fat and why is it more dangerous than subcutaneous fat? Visceral fat surrounds internal organs in the abdominal cavity. It is metabolically active tissue that secretes inflammatory cytokines, disrupts insulin signaling, and contributes to cardiovascular risk and type 2 diabetes. Subcutaneous fat (under the skin, especially on hips, thighs, and buttocks) is metabolically more benign — it acts more as storage. A person carrying excess fat in the abdominal area (apple-shaped) has higher metabolic risk than someone carrying the same amount of fat in the hips and thighs (pear-shaped), even at the same total body fat percentage.

How quickly can I realistically reduce body fat percentage? A realistic rate of fat loss while preserving muscle is 0.5–1% of body weight per week, or roughly 1–2 lbs/week for most people. In terms of body fat percentage, reducing from 25% to 20% body fat while maintaining muscle mass typically takes 3–6 months. Faster loss usually comes at the cost of muscle mass, which paradoxically can leave you with a higher body fat percentage relative to lean mass even at lower body weight.

Can I target fat loss in specific areas (spot reduction)? No. Spot reduction — losing fat from a specific body part through localized exercise — is a myth not supported by exercise science research. When you lose fat through caloric deficit, the body draws from fat stores throughout the body based on genetic predisposition and hormonal factors, not which muscles you exercise. Abdominal exercises strengthen and build abdominal muscles but do not directly reduce the fat layer covering them. Overall fat loss reveals the muscle underneath.

What body fat percentage reveals abs? Most men begin to see abdominal muscle definition at 12–15% body fat; visible abs ("six-pack") typically require 8–12%. For women, abdominal definition appears at 18–22%; visible six-pack abs at 14–18%. These are highly individual and depend on muscle development — someone with poorly developed abdominal muscles may need to be at lower body fat to see definition than someone with well-developed abs.

Is it unhealthy to have very low body fat? Yes. Fat below essential fat levels impairs critical functions: hormonal production, fat-soluble vitamin absorption (A, D, E, K), organ cushioning, and immune function. In women, very low body fat causes loss of menstrual function (amenorrhea). Male athletes sustaining very low body fat over time can experience bone density loss and hormonal disruption. Competitive bodybuilders typically maintain contest body fat levels for only days to weeks — it is not a sustainable state.
